Bulk to Cut Ratio for Hardgainers @flat_whites_free_weights Follow @wearefitnessfreak For more... • Building muscle takes longer than losing fat. • This is especially true for the classic skinny hardgainer. As such, it makes sense to spend much more time bulking than cutting. On average, 5 times more. • For a typical lifter a 4:1 ratio is good. For a hardgainer I prefer 5:1. So, every 5 weeks of bulking equates to 1 week of cutting. A 15 week bulk, therefore, yields a 3 week mini-cut. • This allows more time for muscle growth. The hardest part of the equation for us tall, skinny guys. • Then, when dieting you get in and get out ASAP. Most Hardgainers can get lean easily. Watch what you eat for a few weeks and you'll drop fat. You probably don't even need to do cardio (see being a hardgainer does have some benefits!). • If you are a skinny guy starting out you might be thinking that you'll never need to cut. Sorry to spoil your party, but there will eventually come a time when it will be a necessity if you've been eating the quantities of food needed to grow. • Sooner or later you'll get a little fluffy and your abs will disappear. At this point, you're not in such a good position to gain muscle. The chances are most of the added weight will be fat from here on. So, take a mini-cut. Lose fat. Improve your body's capacity to gain lean muscle and start over with another bulk. • Progress won't be in a straight line. You have to take be mature enough to accept this. Push for as long as you can and know when it's time to switch gears before pushing again. The process flows through these cycles, but the trend should always be upwards. • An experienced lifting friend or coach can help with decisions when it's time to make changes. You don't have to squat to build your legs (part 3): @flat_whites_free_weights - As you can see, I'm using a machine hack squat here. - While the barbell squat is a great exercise and is a solid muscle and strength builder. It isn't required if your goal is bigger legs. - As a beginner, I 100% think it is a valuable exercise. One you should get proficient at and aim to load up. - However, no exercise is mandatory. The movement squatting pattern is though. So, if you struggle with the squat then you have options. - Perhaps your long limbs mean you lean forward a lot and feel the strain in your lower back. Learning to front squat is a good choice then. Alternatively, you might find hitting depth and issue due to the large range of motion or poor mobility (especially ankle flexibility). In this case a box squat is a good choice. - The exercise I have gone with here is the machine hack squat. This exercise is excellent for allowing you to be really stable, go though a full range, and really focus on the quads. Most of the time I'd suggest it as the second exercise in a session for quads. Perhaps do front squats or trap bar deads relatively heavy (e.g. 5-8 reps). Stop making this rookie error! - I've done it in the past with both diet and training plans. - It started out with me trying to copy the eating habits of international rugby players. Guys 30-40 pounds heavier than me. - The same thing happened with training. I tried doing workouts supposedly done by Lawrence Dallaglio and Carl Hartman (who was 45 lbs heavier than I am now - more like 60lbs heavier than I was at the time). - After that is was pro bodybuilding routines. - Guess what? These weren't the best for me. - You should follow a plan specific to you. - Do you make the same mistake? Do you get your diet plan from the latest copy of the muscle mags? - Stop using generic routines designed for guys twice your size, who are on a boatload of drugs. You don't have to back squat to build bigger legs. @flat_whites_free_weights - If they don't work for you then, finding an alternative that does is essential. - If you are unsure of a good choice then, here are 7 that I have found to be extremely beneficial for tall guys. - I personally really like (its more love hate actually) front squats. If you have been training a while and persisted with back squats and enjoy pushing yourself I'd suggest you try these. - They help you stay more upright, hit depth, and really target the quads. Work hard on these and your quads will grow. - If you are just starting out then, go with the goblet squat. Same benefits of the front squat except you don't need anything other than a dumbbell or have to deal with the front racked position (this takes a little getting used to). You can also safely dump the DB if needed. - The goblet squat is an awesome teaching exercise. Almost everyone can develop a good squat pattern with the goblet squat. This then carries over into other squat variations down the road. - There are 5 others beside the two I have covered in detail. All of them have their application and can deliver excellent results. Mass Gainer Reality Check @flat_whites_free_weights - Have you used a mass gainer in the hope it was the missing piece in the puzzle for you? - Years ago I did exactly the same. - I thought that these products were some sort of miracle supplement which would help me to instantly pack on muscle. - The reality is a little different. - There is nothing particularly clever or special with mass gainers. They are just a very easy to consume high calorie snack. - If you struggle with your appetite and cannot eat enough they can be useful. - If appetite isn't an issue then these won't add any value. Most likely you'll just gain fat and be out of pocket. - While I'm not opposed to drinking your calories I prefer that you eat your meals whenever possible. - Whole foods have so much more to them than just macros. You get vitamins, minerals, and fibre all packaged up to boost your recovery and energy levels. - A cheaper and better compromise than the typical mass gainers is to make your own. Blend up protein powder with a banana, some oats, and peanut butter. Job done! You can even throw in some some spinach and you can't taste it (I promise). - Alternatively, slam a protein shake and have a PB&J sandwich alongside. Mmmmmm! Muscle Gain is a much slower process than fat loss. This is especially the case for skinny guys. - As a result, you should spend more time building muscle than you do burning fat. I prefer a 5:1 ratio for Hardgainers. So, if you Bulk for 15 weeks that equates to a 3 week mini cut. - To allow yourself the time required to build a significant amount of muscle you must bias your efforts in this manner. - For a naturally skinny hardgainer this looks like 40-45 weeks of the year bulking and 7-12 weeks of cutting. - Obsessing over seeing your abs year round is a one way ticket to staying small and weak. Commit to putting some size on. It’s all B.S. - 1️⃣ Sure I don’t have the best genetics, but I CAN STILL BUILD MUSCLE (quite a lot of it, it turns out!). - 2️⃣ You’ve tried everything? Really? Get real! There are literally millions of permutations of the foundational training principles to vary your training to program. You might have tried a lot, but YOU HAVE NOT TRIED IT ALL! 3️⃣ You eat loads do you? Well I bet you sometimes eat loads. Then, you skip a meal. Eat like a rabbit for a few before having another big meal and think you’re bulking like a boss. Trust me I’ve done the same. Record what you eat for a week in @myfitnesspal for a reality check. - 4️⃣Nobody knows it all. I don’t and sure as hell don’t. Stay open minded and willing to learn fro others. It’s key to your progress. - Your thoughts go a long way to shaping your actions and your actions shape your future. You can literally shape your physique and it starts with your thoughts. Is your mindset holding you back? - Mine held me back for a long time. - #Hardgainer psychology is a complex, yet important thing to understand. If you want to rid yourself of the hang ups which hold you back then invest some time getting to know yourself better. - I know only to well how our brains can get in the way of making progress. We are constantly questioning ourselves and others. - We tend to overthink things. Stress the details and sweat the small stuff. In general, hardgainers tend to be neurotic, anxious people. - It applies to all elements of our life. I used to worry excessively about social situations because… 1 - I was shy and awkward 2- Because I wanted to eat some food or have a protein shake, but didn’t want to be judged. - This stress is entirely of our own creation, but it takes it’s toll. The body doesn’t differentiate between irrational fears and genuine life threatening situations. It just recognises stress. That’s why finding ways to relax and recharge yourself is so vital to your health and recovery from training. - In the past I’d fixate on a conversation I’d had and analyse it. By doing so I became paranoid I’d embarrassed myself, or offended someone, or been misunderstood. - This caused me to clam up in social settings. I was painfully shy around anyone I didn’t know well. - These same traits carried over into my training. I planned out elaborate training programs months in advance with all sorts of complex protocols involved. I would stress over every detail trying to create the ultimate plan. - Overthinking things in this way didn’t help. It led me away from the fundamental principles and stalled my progress in and out of the gym. - As I matured, and began to understand myself better and empathise with others better I realised that these little things didn’t matter. I stopped stressing about the small stuff. I relaxed. Began to enjoy myself more. Simplified my training, nutrition, and life. My head felt clearer and I got more done. I also made more gains. - If this resonates with you then, I urge you to give yourself time to relax, reflect, unwind and understand what really matters. It will help everything you do. -
