Snatches are coming back slowly. And after Friday, today’s snatches felt heavy, but knee feels almost 100%. Only worked to 175. Missed 185, but didn’t try very hard. 😭😭😭. After the snatch deads, I went for a heavy ohs, and hit a PR! 250lbs! No question on depth this time! Lol. * * Then I hit 2 WODs to finish the day. WOD 1: “Death Stalker Scorpion” For Time: 21 Snatches 75/55 21 Box Jumps 24/20 50 DUs 15 Snatches 125/85 15 Box Jumps 50 DUs 9 Snatches 155/100 9 Box Jumps 50 DUs (11:45), snatches felt good, did all power. DUs got me the first round, but did last 2 rounds unbroken. Not bad, not great. * * Rest as needed, then hit this spicy triplet! 🌶🌶🌶 WOD 2: “Stonefish” 10 min AMRAP: 8 GHDs 5 Bench facing burpees 3 Bar MUs I pushed the pace hard on this one and got 8+14, 2 reps shy of 9 rounds. Our area is being affected by the flooding from Hurricane Florence, so there is a lot to do. Didn’t have a lot time to workout, so I got in a good workout with my athletes during the 8:30 class, then finished up with Snatches. Knee is feeling better, so I wanted to test it. First time RX-Ing this beast! I have always been afraid of the heavy deads, my max is only 425, so I wasn’t sure I could do it. I only used 365 last time. But I had to try it today and did ok. No pain. I ended up with 8 rounds plus 24 reps! Only 2 burpees shy of 9 rounds. All TTBs unbroken. Burpees were the worst part! As my knee feels better each day, I’m slowly coming out of my funk! Today felt solid. Nothing spectacular, but all around good stuff. I didn’t get to finish all the work today, but I’ll have more time tomorrow to get it done. * * Strength work felt good, I did 2 Complexes using percentages up to 75%. First a Snatch High Pull + Hang Power Snatch + Power Snatch up to 70kg, then a Power Clean + Push Jerk + Split Jerk, up to 90kg. * * Then went right into the gymnastics work. It was pretty much a WOD! 😭🤮😱. 5 rounds of: 15 calorie row + 5 Ring MUs + 50’ HS Walk. (2 rounds on video), took me about 15 mins. * * Then hit this nasty workout, which was really like 2 WODs in one! WOD 1: “Spanish Mastiff” Part A: 7 min AMRAP: 18 CTBs 9 Burpees over the bar 18 Power Snatch 75/55 (2+1), yeah, I know I could have done better, but it was a calculated, I wanted to save a little for the second AMRAP. * * rest 4 mins (fastest 4 mins ever🤮🤮🤮) * * Part B: 7 min AMRAP: 18 Pull Ups 9 Burpees over the bar 9 Power Cleans 165/115 (2+11), I was pretty warm by this time, but went too slow on burpees. I justified it by saving energy for cleans. Should have finished the pull ups in third round at least. Oh well, it was a good day overall. Besides my knee, I don’t actually feel physically bad, it’s more mental. Then the storm “forced” us to eat all the shit carbs and alcohol. 🍕🍺🍟🌮🍩, which made me feel terrible. * * Today, I went in with a different mindset. I wanted to be strong. I pushed myself a little harder mentally. Suddenly, my jerks felt better by the last wave. Then the core work felt really good too. I knew it was time to hit the WODs. * * WOD 1: “Mudi” For Time: 10/8 Cal row + 21 Deadlifts 225/155 12/10 Cal row + 18 HSPUs 14/12 Cal row + 15 Deadlifts 16/13 Cal row + 12 HSPUs 18/15 Cal row + 9 Deadlifts 20/17 Cal row + 6 HSPUs (11:51), though I think I could have done better, I fought through it. The deads got me a little. Rowing could have gone faster, HSPUs unbroken. Hurricane Flo is almost gone, but she is still lingering about, causing lots of flooding to local areas. Thankfully where I am, we are good, but the rain just keeps on coming. * * We finally opened our box today for Open Gym, but it’s still pretty nasty out, so I was alone, which is fine, I had time to get stuff in order for Monday. * * I started with Snatches from blocks, but my knee was still bothering me when I go a little heavy and squat below parallel. I had to stop after 67kgs. Ugh. So I did a bunch of big sets of touch and go Power Snatches at 60kg from the blocks. I got a decent workout it. * * Then I finished this short day with WOD 1: “Hovawart” 15 min clock: 3 min AMRAP: 5 Bar MUs 10/7 Cal Bike - rest 3 mins 3 min AMRAP: 10 TTBs 40 DUs - rest 3 mins 3 min AMRAP: 5 Bar MUs 10/7 Cal Bike I didn’t do very good with this one. I was feeling bloated from eating all the carbs this hurricane week! It was ugly. I only got 2+2, then 2+6, then 2+3. I feel like I should have gotten about 3 rounds per AMRAP, or closer to it. It was supposed to be for quality, not for time. But we put on the timer anyway. We did one more workout before Hurricane Florence! It looks like she is going to be bearing down directly on us! Ugh! Boo!! Hiss! We still haven’t decided if we are staying, but we still had time to get in a workout. * * Squatting is still problematic, but knee is starting to feel much better, but I still didn’t want to put too much pressure on it. I ended up doing power cleans instead of cleans. Then I did the Gymnastics portion. It took awhile, but the ring MUs started to feel better. * * Then we hit WOD 1: “Del Po” 14 min AMRAP: 34/27 Cal Bike 12 Bar MUs 21 Power Snatch 115/75 (85/60) 34 Burpees over the bar 49 Pull Ups Unfortunately, our little puppy Beckley, needed some tending to during the WOD, so @dixiecrossfitter And I didn’t have a good performance. I probably had to spend a good 45-60 seconds dealing with Becks, but that’s ok, it was still a tough and good workout. I couldn’t really do my full Program today, I had to modify a lot. My patella tendon is swollen and I’m experiencing quite a bit of pain. So no squatting today. Even the Jerks irritated it, so I switched to strict press, which was fine. I also was able to complete all the Core work with out the lunges. * * For the first WOD, I did calorie bike instead of OHS, which was nearly as bad. At least I was able to do the CTBs and practice butterflying them. The later rounds felt better. WOD 1: “Rafa” For Time: 12 min cap 27 CTBs 27 OHSs 95/65 19 CTBs 19 OHSs 95/65 12 CTBs 12 OHSs 135/95 6 CTBs 6 OHSs 135/95 (9:34) * * Then I ended the day with WOD 2: “Pistol Pete” 5 RFT: 8 min cap 10/8 Cal Bike 5 D-Ball Cleans 150/100 (9:55), unfortunately I didn’t make it under the time cap. I just kept going. I didn’t want to stress out my knee too much, so I couldn’t go as fast as I wanted. It was a good workout though. Today was a mixed bag. I was really excited about the strength cycle, and snatches felt good and snappy, but last week, my right patella was acting up and I could feel it today. But as I got warm, it felt pretty good. I even did some heavy overhead squats up to 245lbs, and still felt good. * * Then I did the first WOD, and I felt a very sharp pain on my first attempt at the 245lbs bar (clean). I had to tap out, the pain was bad. I got to that point in 14:50, so I had a chance to finish in the time cap. So now I gotta take it easy on heavy squats and maybe squats all together for a couple of days. I need to be healthy for WZA Qualifiers. WOD 1: “Djoker” For Time: 16 min cap 60 DUs 27 HSPUs 9 Cleans 185/125 50 DUs 21 HSPUs 7 Cleans 205/135 40 DUs 15 HSPUs 5 Cleans 225/145 30 DUs 9 HSPUs 3 Cleans 245/155 (16:03), I attempted my first 245 clean at 14:50. So sad!🙈🙈🤬🤬🤬😢😢😢. Since I couldn’t squat anymore and it was dumping rain, I modified WOD 2: For time: 5 rounds: 12 cal bike 5 Ring MUs (7:57), did first 3 rounds of MUs unbroken, then 3-2 on the rest. It was actually a pretty good one. It was a tough week, I was sore all over, so didn’t expect too much today. It was 1RM Snatch and Clean & Jerk day, but time was short, so I focused on the snatch and almost hit a PR again! The 180 and 190 snatches were easy, but the 195 was stubborn! I missed it three times, so I just went up 5lbs to 200 and hit easy! Just like last time! Crazy! So I went for a PR at 207, hit missed it 3 times. I was pretty close! But not today! * * Knees were a bit achey, so I went straight into the WOD. A classic: “DT” 5 RFT: 12 Dead Lifts 155/105 9 Hang Power Cleans 6 Shoulder to Overhead I finished in 8:55rx. My previous best was 10:24, so a 90 sec PR was worth the wait, it was about 18 months ago. I’ll take it! Then finished off with 75 Hollow Rocks! Phew! I had grand designs to make up all the WODs I missed from this week, but after yesterday, it wasn’t happening. I was able complete all of today’s work though, which was tough in its own right. * * I started with WOD 2: “AF” 3 Rounds for total Cals: 1 min Cal Bike 1 min rest 2 min Cal Bike 2 min rest I ended up with 141 cals, (46, 49, 46) I need to get better at the bike in general. It’s my weakness. * * Then we did the snatch and clean work. Again, glad it was de-load percentages. My traps and shoulders were sore. * Then a whole bunch of MUs, Strict HSPUs and HS Walks smoked me! 3 RMUs + 25’ HS Walk 4 RMUs + 4 Strict HSPUs 5 RMUs + 50’ HS Walk 2 RMUs + 5 Strict HSPUs 6 RMUs + 75’ HS Walk 4 RMUs + 6 Strict HSPUs 100’ HS Walk + 9 Strict HSPUs * And we finally ended the day with the main WOD, WOD 1: “Turnt” 5 RFT: 13 Pull Ups 9 Thrusters 95/65 8 Burpees over the bar (9:04), rested too long between pull ups and thrusters. Today was a full on day of fitness! Came back from vacation fat as a pig and ready to work! 🐖🐖🐖 I did an AM and PM session today. In the AM, I started with the WOD 1: “Hundo P” and laid an egg. I got 8:58, boo!! 40 seconds worse than last time! * * Then I did the Power Snatch and Power Clean/Jerk work, just glad is De-Load week! Then completed the “Core” work and Gymnastics (DUs/CTBs) which felt hard since I’m a bit over weight. And finally I ended this session with 2 WODs. * * WOD 2: “Yass” 10 RFT: 10 Wall Balls 3 Snatches 135/85 (9:19), which isn’t too bad I guess. Did all WBs unbroken and 7 rounds of snatches. Enjoyed it. * rest as needed: * WOD 3: “Shade” 12 min EMOM of D-Ball Clean’s (150/100) and GHD sit-up. The last round I upped the ante a bit and did 6 D-Ball Cleans and 17 GHDs. * * PM session: I started with Squat Snatches and Squat Clean & Jerks, again de-load week made it manageable. Then I hit 2 more WODs. * * WOD 4: “Lit” 15 min AMRAP: 40/32 cal bike 80 DUs 40 DB Snatch 50/35 30 TTBs 20 HSPUs 10 Bar MUs (290) wow, this one smoked me to the core. I had a nice long rest afterwards and finally ended the day with WOD 5: “Bae” 5 RFT: 15 Cal Row 9 Burpees over the Erg (7:48), I pushed the pace pretty hard on this one and got under 8 mins. Brutal, simple, yet effective. What a great day at Crossfit Route 7, @dixiecrossfitter and I, came in early and had a chance to workout with all the beastly coaches. We convinced them to do “Holleyman” and they jumped on board without hesitation. And I see why, they crushed it! It was my first time doing it RX and finished in 27:12. Some of the other times were insane, one of them finished in under 16 mins, another one finished in under 20 mins. Everyone did awesome! Back in DC visiting family, and dropped into my favorite box in the area, Crossfit Route 7! Great coaches and welcoming gym! Thanks @bjpeyton and @nieves.nicole for hospitality! * * Programmed called for 95% snatches and clean and Jerks. I hit my snatch 95%, and went higher and came so close to a PR! What’s crazy is that I missed 89kg (196lbs) 3 times!!, but the Pull felt light, so I just put on another kilo and hit it! I ended up with a 92kg (202lbs) Snatch which was ugly, but I’ll take it. Then I failed 94kg twice! Caught it overhead, just couldn’t stabilize. Unfortunately, my C&J was shit. I was worn out and didn’t have time to recover properly. Only hit 107kg, and almost passed out! Ugh. I wanted 112kg today, but just didn’t have it. * * Then I hit the Assault Bike/Burpee combo for a quick WOD. 5 RFT: 15 Cal Assault Bike 10 Burpees (8:12), a little better than last time. The 4th day in a row of hard training is never easy. Muscles are sore, joints are achy, and I need more sleep. But on this Hump Day, I was determined to get it all done. I started the day with a WOD a missed earlier in the week, a comptrain benchmark: 5 RFT: 15/10 Cal Bike 10 Burpees (8:23), I used it as a warm up, so it wasn’t my best. My first and and last rounds were my fastest. It’s definitely a great workout worth repeating. * * Then we started the Strength with Snatches, working up to 85% for 3 reps (175lbs). The last one felt snappy, so I hit one more at 185lbs, and stopped there. @mattlusher and I then finished off with snatch pulls and light front squats. * * Then we hit 2 more WODs, WOD 1: “Roddy Piper” 12 min AMRAP: 3-6-9-12-15-18-21-24… TTB Power Snatch 95/65 - 30 DUs after every round. Let me just say, I was NOT feeling it! We bumped up the gymnastics this week and it really affected my pulling strength. So I decided to focus on technique and go at a slow, deliberate pace. I took LOOONG rests too! 😆😆😭😭 my score ended up being 268 reps, which includes the DUs. So that’s 10 snatches in the round of 18. I should have been well into my 21’s on a “normal” day. * rest as needed: * Then we ended with this wicked, spicy back breaker...WOD 2: “The Viper” For Time: 9 - 7 - 5 - 3 Ring MUs Thrusters 115/75 Lol!, it actually wasn’t that bad, it was just hard. I got 7:19, but easily could have gotten in the low 6’s, I was just thrashed from the week. Normally I would have done my first 9 MUs unbroken, but I had to break them today. At least I did all my thrusters quickly and unbroken. I’d like to try this one again! Fun day training on this Tuesday! Had to go at it alone, which was fine, I got it all done! * * I started with some push jerks and push press, just working up to 65% and 75% respectively. Then hit another gymnasty session. I’m still learning my butterfly chest to bars, so it was good practice today. Today was all about gymnastics! And I loved it! But first we did high hang snatch doubles, working up to 75%, then hit a few power cleans up to 85%. So I stopped there. Crystal hit 130lbs, Laura hit an easy 181lbs and Dustin hit a nice 260lbs. Some days you don’t know what to expect at the gym, so when I walked in, i wasn’t expecting much. But as I was warming up, I told myself it’s time to suck it up buttercup and just do the work! * * I started with the Snatch. I was supposed to work up to 90%, but my pull felt great so I just went for a heavy single. I hit 89kgs, which is only 4kgs off my 1RM, so I was pretty stoked! * * Then went straight into my Clean & Jerk, and came up 6kgs from my 1RM, with a 110kg make. So for not expecting much, I got a 199kg total. I’ll take it for today. I did take one extended rest between the round 6 and 7, and it cost me completing the 8th rounds, I was only 5 pull ups away. * * Now I can recover with my HMB+Creatine from Blonyx, and thanks to my Victory Grips for always protecting my hands! The last day of a 4 day stretch of training is always tough. I was pretty tight all over, so it took awhile to warm up. We started with snatches, working to 80%, but they actually felt good, so I went to 85kg, which is 92%. I went for 88kg, and came really close, but not today. Then we finished with snatch pulls and front squats. * * Then we hit this tough workout. WOD 1: “Trampled Under Foot” 18 min Clock 4 min AMRAP: 50 DUs 20 TTBs 20 DB Front Squats 35/20 (173 reps) - 4 min rest 4 mins AMRAP: 20/15 Cal Bike 15 TTBs 15 DB Front Squat 35/20 (67 reps) - 4 min rest 2 min AMRAP: Max Burpees over the DB (40 reps) Man this WOD was way worse than expected. It was all about moving fast, and keeping transition times short. The second AMRAP was the worst, the bike just got to me. I tried to make it up on the burpees, which hurt me for the next WOD. * * The next one was brutal. I just didn’t have the energy to give it my best. But I did what I could. I’ve increased the volume of gymnastics in my program starting this week, and today was Day 2! After 6+ years of Crossfit and Oly Weightlifting, I’m still learning and making adjustments. I’ve been working on a new technique for the past 2 months, but it didn’t translate during the Games and consequently I did terrible in the Clean WOD. But I worked on it all last week and today it started to click. 110kg never felt so crisp and light! I’m excited to see what the future brings! * * After working up to 80%, it felt so good, we just went for a heavy single. If it feels good, go for it! I got to 110kg (242lbs). Then we hit our back squats, which felt good too. * * Then it was time to attack the met-cons. We started with WOD 1: “Kashmir” 20 min Running Clock Part A: Mins 0:00 - 5:00 50 Power Cleans 135/95 (105/70) for time. (rest remaining time if completed before the 5:00 mark) Must stop working at the 5 min mark. As my “take it easy” week comes to a close, everything is feeling good, albeit a little sore. That WOD yesterday got me all sore! But after getting warmed up I felt really good today! * * @brapple30 and @laxmom1722 joined me again, and we started with some 3 Position Power Snatches, then worked up to a heavy single power snatch. We stopped at 185lbs. It looks like I’m turning into the Split Snatch man! 🤣🤣😭😭. * * Then we hit the class WOD, which I actually did on Sunday (my first day back). Back then I did it in 9:50, and knew I could knock off a lot of time since I really took it easy. Today, I did it in 6:44, and on Sunday I wrote that it was a 6:30-7:00 min WOD! So I was bang on! Did all my HSPUs unbroken, TTBs I went 20, 12-8, 10-5-5. And quick singles on snatches first 2 rounds, then unbroken TnG on the last round. Another fun day in the books! My “easy week” is almost over! @brapple30 and Jamie joined @mattlusher And I again. But I tell you what, today’s WOD was no JOKE! Three minutes never felt so terrible! * * First we started with a Jerk Complex, work up to 80% of: 1 Push Jerk + 2 Split Jerks. Brad and I both added a bit extra on our last set and hit 245lbs for the complex. It felt really solid. * * Then we tackled today’s WOD, which at first glance doesn’t look that bad, but after watching 2 classes do it, I realized how awful it was. WOD: “Betsey Trotwood” 21 mins total time: 3 min AMRAP: 50 DUs 20 DB Snatch 50/35 ** rest 3 mins ** 3 min AMRAP: 20/15 Cal Bike 20 Thrusters 95/65 ** rest 3 mins ** 3 min AMRAP: 50 DUs 20 Thrusters 95/65 ** rest 3 mins ** 3 min AMRAP: 20/15 cal bike 20 DB Snatch 50/35 * * I got a total of 378 reps, broken down 162/48/121/47. After a tough workout, I’m just thankful I’m taking Blonyx HMB+ Creatine, which helps protect, repair and build my muscles. Today’s workout started with a tough Snatch complex; Snatch + 2 Overhead Squats up to 80% (165lbs), then a nasty 2 round “chipper”, WOD: “Wilkins Micawber” 2 RFT: 15 min cap 10 Power Cleans 185/125 20 Box Jumps 24/20 25 Dead Lifts 185/125 40 Wall Balls 20/14 I really wanted under 12, so pushed hard during the first round, finished in 5:10, but the second round got me, I completed the work in 12:52. Just rested a bit too long between sets of everything! 😭😭😭.
